first 30 mins is water ..after that is fats..so the longer u run..the better..speed dosent matter..

unfortunately, no.
The main idea of HIIT is to bring up your training heartrate to 75-80% of ur max for an intense duration say 30sec, then allow it to drop to 50-60% for recovery duration, say 2 min.
So, you sprint 30sec, slow jog 2 min is considered as 1 set/cycle/round/watever. Challenge yourself to do about 6 sets in the beginning. Beginners may not be able to handle a 30sec intense sprint. You may reduce to 20-25 sec, 1min 30 sec for recovery.

nope. LIke everyone already said HIIT isnt applied on planks. I guess its generally for cardio exercises.
