recently ran my 2.4. it was 11.02, but i wanna increase it to 10.20. any suggestions on what i can do? and also. my pull ups only can do 4. but i wanna get like 8! i train train train but dint really see any results leh!
iprep website got a training handbook. I read it yesterday and the training regime is the moderate type which allows you to improve progressively.

For 2.4km, keep running and try to time yourself if possible, keeping in mind to beat your previous time (even 1 second is good!). Personally I just longer distances and since I enjoy running I do it frequently. Over time my 2.4km improved massively.
On the other hand, there are those who advocate interval training..apparently it helps a lot but I haven't tried it so I won't know
Pullups..practice also lah But since you can do 4, I would say do multiple sets of 2, so do 2..rest..do 2 again..rest. Try not to cheat, i.e. not doing it from a deadhang, kicking your way up, but I guess training frequency is key here, so aim to do pullups every day.

last time when i was younger during bmt used to train only overcraft, and did it with field pack full. that was bmt, seldom score good results. pass also moderate. saturday have to stay and jogg with pc extra hour before when people preparing to book out i still there running. no time to shower before book out and take rpl from tekong to mainland. later go unit PTI csay can use undercraft. one time can do 11, 2.4km also score 10.00 odd. that was younger. know no more even ICT so can slack.
2.4 must do interval training, its torturous, but for me its results in the shortest period of time.
As for chin ups, I feel its more of a technique rather than total arm strength. I'm 31, but due to my current occupation, I can still pull 12 easy peasy.

Buy those special gloves. Ask the sports shops if they sell them.
Alternatively, you can wrap your hands with tight cloth before doing your pull ups.
